EvidenceJul 2026

Creatine

5g creatine monohydrate daily with evening meal. No loading phase. Zero impact on autophagy. Most evidence-based supplement available. ~$20-30 SGD for 3 months.

Why this works for you

At 46, muscle creatine stores are naturally lower and transport efficiency declines. The evidence base for monohydrate is thousands of studies deep. Everything else (HCL, nitrate) is marketing. 5g/day saturates fully in 3-4 weeks; loading (20g) only speeds that up by 2 weeks at the cost of digestive discomfort. Zero-calorie means no autophagy conflict with OMAD. The Pietrocola et al. paper actually shows coffee + creatine may create a better AMPK/mTOR balance than either alone.

MetabolismJul 2026

Black coffee during fast

Doesn't break autophagy, it boosts it (AMPK activation, mTOR suppression). No insulin spike, no glucose rise. Breaks it: milk, sugar, MCT oil, NutriSoy.

The mechanism

This is counterintuitive: anything with calories should break a fast, but coffee's 2-5 calories are metabolic noise. The key is chlorogenic acid suppressing mTORC1 while caffeine activates AMPK. Both push toward autophagy, not away. The splash of milk trap is the real danger: even 1-2g of protein from milk activates mTOR enough to pause autophagy for hours. Heavy cream is safer (mostly fat, barely any protein) but still breaks the fasted state for purists. Black or nothing.

ProtocolJul 2026

OMAD structure

Pure OMAD (no hybrid whey) keeps both autophagy and MPS optimised in their proper windows. Coffee during fast, protein at 6pm, NutriSoy at 11pm. No deviation.

Why pure OMAD beats hybrid

A hybrid approach (whey during the fast) creates a tug-of-war: autophagy needs low mTOR, MPS needs high mTOR. You can't trigger both at once: one degrades the other. With pure OMAD, you get ~16 hours of clean autophagy overnight through the morning, then a focused 6-hour MPS window when you eat. The 11pm NutriSoy (casein-dominant) provides slow-release amino acids through sleep, extending the MPS window without breaking the next day's fast. Two systems, their own time slots, no compromise.

DailyJul 2026

Protein target

170g/day. 2 scoops ON Gold Standard whey at 6pm. Keep NutriSoy Reduced Sugar for 11pm (10g/250ml).

Why 170g and the split

At 46, anabolic resistance means each gram of protein is slightly less effective at stimulating MPS. The 170g target (~1.8g/kg at 97kg) accounts for this: standard 1.6g/kg for recomp in younger athletes, bumped up for age-related inefficiency. The 6pm whey (fast-acting, ~40g) hits the leucine threshold for MPS immediately. The 11pm NutriSoy (slow casein, ~20g) provides sustained amino acid release through sleep. Two pulses, different kinetics, same target.
